Creatine for Beginners
Creatine has more human research behind it than anything else on the shelf, and somehow it is still the most confusing aisle in the shop. This page answers the five questions everyone asks, in order.
1. What it actually does
Your muscles run the first few seconds of any hard effort on a fuel called phosphocreatine. Supplementing creatine tops that store up, so the last couple of reps in a set are available to you more often.
That is the whole mechanism. It does not give you energy the way caffeine does. You will not feel it in the way you feel a pre-workout. What you notice, weeks in, is that the sets you used to fail at you now finish.
2. Which form to buy
Creatine monohydrate. That is the answer, and it is not close.
Every alternative form — HCl, buffered, ethyl ester, nitrate — is sold on the same promise of better absorption or a smaller dose. In head-to-head trials against plain monohydrate, none has established a meaningful advantage. Ethyl ester performed worse.
Monohydrate is also the cheapest per gram. When a tub costs more because of the form rather than the sourcing, you are paying for chemistry that has already been tested and did not win.
3. How much, and when
3–5 g per day, every day. Larger people sit at the top of that range.
Timing does not matter. Before training, after training, with breakfast, in your coffee. Total daily intake is what fills the muscle, and it takes weeks either way.
Take it on rest days too. You are topping up a store, not fueling a session.

Loading is optional. 20 g a day split into four doses for five to seven days saturates your stores in about a week. Skipping it and taking 3–5 g daily gets you to the same place in three to four weeks. Loading buys time. That is all it buys. If it upsets your stomach, skip it.
Cycling is unnecessary. There is no evidence receptors downregulate or that you need a break.
5. What to expect, honestly
Week 1–2: the scale may move a pound or two. That is water drawn into muscle cells, not under the skin. It is the mechanism working.
Week 3–4: stores are saturated. This is where the extra reps start showing up.
If nothing happens: a fifth to a third of people are low responders, usually because their muscle creatine is already near saturation from eating a lot of red meat and fish. Nothing is wrong.

How do I start taking creatine?
Take 3 to 5 g a day, mixed into any drink, at any time of day, including rest days. That is the entire protocol. You do not need to load and you do not need to cycle.
How long does creatine take to work?
About three to four weeks at 3 to 5 g a day to saturate muscle stores. Loading with 20 g a day for five to seven days reaches saturation in about a week instead.
Do I have to load creatine?
No. Loading only shortens the time to saturation from roughly three to four weeks down to about one. It offers no other advantage, and it upsets some people's stomachs.
Is creatine safe for beginners?
Creatine is the most-studied supplement in sports nutrition, and long-term use in healthy people has a strong safety record. If you have existing kidney disease, ask your doctor first. Tell any doctor you take it, because it raises the creatinine marker on blood panels.
Should I take creatine before or after my workout?
Either. Timing has little effect because creatine works by filling a store over weeks rather than acting on the session in front of you. Pick whichever time you will actually remember.
